Low FODMAP high protein tofu bhurji is the breakfast that gave me back my mornings. I grew up on paneer bhurji — the smell of it hitting a hot pan is basically my childhood — but after my IBS diagnosis, the standard version stopped loving me back. It was not the paneer. It was the onion and garlic that every recipe insists on. So I rebuilt it around firm tofu, with no onion and no garlic at all, and I have eaten some version of this most weeks since. If you have been told to go high-protein but every Indian protein you reach for leaves you bloated, this one is worth keeping. Firm tofu is one of the few plant proteins that stays low FODMAP in a normal portion, and it crumbles into a bhurji so well that you barely notice the paneer is missing.

Is tofu bhurji actually low FODMAP?
Firm, drained tofu is low FODMAP up to about 170g per serving, according to Monash. That’s the whole reason this dish works for me. The FODMAPs in soy sit mostly in the liquid, and firm tofu has had that liquid pressed out, so what’s left is protein with very little of the fermentable carbs that set off my gut.
Two honest caveats. Silken and soft tofu are not low FODMAP — they hold onto the soybean liquid, so skip those for this. And “low FODMAP” always comes with a portion. Stay around 170g of firm tofu on your plate and you’re inside the tested limit. Pile on 400g and you’ve quietly walked past it.

How do you make low FODMAP high protein tofu bhurji without Onion and garlic ?
You lean on the other aromatics instead. Onion and garlic are the usual base of Indian cooking, and they are also two of the most common IBS triggers, because both are high in fructans — a FODMAP a lot of us react to. The good news is that the warmth and depth they add can come from elsewhere.
Fresh ginger does the heavy lifting here. A pinch of asafoetida, warmed in the oil for a few seconds, gives that familiar savory, almost oniony background note — just check the packet, because many asafoetida blends contain wheat or onion powder, so look for a compounded one without those if you are strict low FODMAP, or use a certified gluten-free version. Cumin, turmeric, coriander and a little chili round it out. Finish with lemon and fresh coriander, and the bhurji tastes like it belongs on an Indian breakfast table, not like a sad compromise.

What does firm tofu bring to breakfast?
Firm tofu carries around 17g of protein per 100g, so a 170g serving is roughly 29g of protein before you add anything else. Cooked down into this bhurji with tomato and spices, a real plate lands near 20 to 22g. That is a proper high-protein breakfast from a plant, which is genuinely hard to pull off on a low FODMAP diet where most dals and beans are off the table. this low FODMAP high protein tofu bhurji is best for me i cannot eat paneer .
It also behaves. Unlike a big bowl of chana or rajma, firm tofu does not leave me heavy and gassy an hour later, which is the entire point of eating this way.
How do you keep low FODMAP high protein tofu bhurji from going watery ?
Press the tofu first — this is the step people skip, and then they wonder why their bhurji is soupy. Wrap the block in a clean kitchen towel, sit something heavy on top like a pan or a couple of tins, and leave it for 15 minutes. The water it releases is exactly what would otherwise steam your tofu instead of letting it catch a little color in the pan.
The second thing is letting the tomato cook down properly before the tofu goes in. You want the oil to just start separating at the edges of the masala. Rush it and everything tastes raw and sharp. Give it those extra two minutes and the spices bloom.
Can I make this ahead or take it to work?
It reheats well, which is rare for a tofu dish. I make a plate fresh most mornings, but the masala keeps in the fridge for two days and the whole bhurji reheats in a pan with a splash of water. It also folds into a rice-based wrap for a low FODMAP lunch, just watch your bread, because a full portion of regular wheat roti is high FODMAP and can undo the gentle work the tofu did.

Is tofu bhurji low FODMAP?
Yes, when it is made with firm tofu and no onion or garlic. Firm, drained tofu is low FODMAP up to about 170g per serving (Monash). Silken and soft tofu are not low FODMAP, so use firm only and keep to the 170g portion.
How much protein is in tofu bhurji?

How do I make bhurji taste good without onion and garlic?
Use fresh ginger, cumin and a small pinch of asafoetida. The asafoetida gives a savory, oniony background note, while ginger and cumin add warmth. Check your asafoetida has no onion or wheat if you are strict low FODMAP.
Can I use paneer instead of tofu?
You can, in moderation — paneer is lower in lactose than milk and many people tolerate a small portion. But firm tofu stays more reliably within low FODMAP limits and is higher in protein for the calories, which is why I reach for it for a gut-friendly high-protein breakfast.
Why does tofu bhurji sometimes turn out watery?
Because the tofu was not pressed. Firm tofu holds water, and if you skip pressing it steams in the pan instead of catching color. Press it for 15 minutes under a weight, and cook the tomato until the oil just separates before adding the tofu.
